How to use · 4 weeks, 3 sessions a week

4 weeks. 12 sessions.

Session 0 — Set up (20 min)

Page 3: learn the 5 movements and pick your starting weights (they are lower than you think — that lowers your quit-risk).

Weeks — the rhythm

Mon · Wed · Fri (or any 3 days, 1 rest day between). Each session: page 4's plan, ~25 minutes, logged on page 5.

Sunday — 3 minutes

Page 6: fill the week's progress row. Same day, every week — that's the whole secret.

Food — no diet

Page 7: the 3 rules you keep forever. No calorie tracking, no banned foods.

THE ONE RULE

A boring workout you actually do beats a perfect program you abandon in week 2. If in doubt: fewer promises, more repetitions.

TRULLZ.
The 5 Movements · your starting points

Five moves. One body.

Every good workout is built on these. Bodyweight works; dumbbells work better. Whatever you have counts.

MY STARTING WEIGHTS · starting low keeps you safe and getting started easy

MovementExample (bodyweight / dumbbell)I start atSets × reps
Squatbodyweight / goblet squat 2 × 8
Pushincl. push-up / dumbbell press 2 × 8
Pulldoor-row / dumbbell row 2 × 8
Hingegood morning / deadlift 2 × 8
Carry / Corefarmer carry / plank 30 s
The 2-rep rule

When all sets of any movement are easily at 12 reps: next session +1 small step in weight (or +2 reps bodyweight). Never more. Slow wins.

Form beats weight

First reps slow, count to 3 down. Stop the set when form breaks — THAT is the real end of the set, not failure.

MISSED A DAY?

Skip it, take the next one. Never "make it up" with a double — that's how the whole thing falls apart by week 3. Consistency, not heroics.

TRULLZ.
Progress Tracker · same day, every week

Measure slow things.

Weight bounces 1–2 kg daily — ignore it. These numbers move slowly but honestly.

Better sleep · stairs without gasping · jacket fits · stronger carry from the store · steadier mood. These arrive BEFORE the scale moves.

Aim: 7h+ · 6,000+ steps/day. The boring two change everything — log one word per day here: S ___ S ___ S ___ S ___ S ___ S ___ S ___

Food Basics · 3 rules, no diet

Protein. Water. 80%.

RULE 1 — PROTEIN ON EVERY MEAL

A palm-sized portion (egg, quark/yogurt, meat, fish, tofu, lentils). Protein keeps you full and repairs the training. My usual breakfast:

RULE 2 — WATER FIRST

A glass at every meal and every workout. Thirst is late. My water anchor:

RULE 3 — THE 80% RULE

80% of the time: normal, solid food. 20%: pizza, birthday, life. Zero guilt, zero banned food groups. A diet with an end date ends — you won't.

MY STAPLES · always in the house (I fill in 10 of mine)

Review & Next 4 Weeks

Week 4 done. What now?

MY REVIEW · after week 4 — honest, 5 minutes

Next 4 weeks — choose ONE focus

□ Same plan, +weight on everything
□ Point 3 sessions / week → 4
□ Add one real hobby move (swim, bike, dance)
One focus. Not three.

My "never zero" rule for bad weeks

One push-up, one glass of water, done — the day counts. Zero is the only number that hurts the habit chain.

That's the whole kit. 12 sessions — and "I should work out" becomes "I work out".
